Search for leg exercises at home and you’ll find no shortage of lists. What most of them miss is why lower-body strength deserves a place in your routine at all. The evidence here is unusually clear: how strong your legs are — and how easily you can squat, stand and balance — is one of the better predictors of how long, and how well, you’ll live. This article covers what the research says, which exercises are worth your time, and how to combine them with your cardio for the biggest return.
Why leg strength deserves your attention
From around middle age, skeletal muscle mass declines at roughly 1% per year — and strength is lost even faster than size, as the nervous system’s ability to activate muscle deteriorates alongside the tissue itself (Wilkinson et al., 2018). Because your legs contain the largest muscles in your body, they are where this decline shows up first: in slower stair climbs, harder chair rises, and less steady balance.
Strength, not muscle size, appears to be the signal that matters. In the Health, Aging and Body Composition study, which followed 2,292 adults aged 70–79 for around five years, lower quadriceps strength was associated with higher all-cause mortality — while muscle size alone was not a significant predictor once strength was accounted for (Newman et al., 2006).
Simple functional tests tell the same story. In a study of 2,002 adults aged 51–80, the ability to sit down on the floor and stand back up with minimal support was scored from 0 to 10; each additional point was associated with a 21% reduction in all-cause mortality over the follow-up period (Brito et al., 2014). And in a cohort of 1,702 adults aged 51–75, being unable to balance on one leg for 10 seconds was associated with an 84% higher risk of death from any cause over a median seven years of follow-up, after adjusting for age, sex and underlying conditions (Araujo et al., 2022).
These are observational findings — they show association, not proof of cause. But taken together, they make a consistent case: lower-body strength and control are markers of health worth training deliberately.
Can you build real strength at home?
You don’t need a gym membership to earn these benefits. A large meta-analysis of cohort studies found that 30–60 minutes of muscle-strengthening activity per week was associated with a 10–17% lower risk of all-cause mortality, cardiovascular disease, total cancer and diabetes — independent of how much aerobic exercise people did (Momma et al., 2022).
Home training itself holds up under scrutiny. A systematic review and meta-analysis of randomised controlled trials found that unsupervised home-based resistance training was safe and effective for improving lower-limb strength, muscle power and balance in adults over 60 (Mañas et al., 2021). The honest caveat: effects with bodyweight and resistance-band work are modest unless you keep making the exercises harder over time. Progression — more repetitions, slower tempos, added load, or single-leg variations — is what turns a routine into results.
The best leg exercises at home
The following six movements cover the essential patterns — squatting, lunging, stepping, hinging and balancing — with nothing more than your bodyweight and a chair or step. Together they map directly onto the functional tests linked to longevity above.
- Sit-to-stand (squat). Stand up from a chair without using your hands, lower back down with control, and repeat. As it becomes easy, hover above the seat, slow the lowering phase, or progress to a full bodyweight squat. This is the single most functional leg exercise you can do.
- Split squat. Take a long stride, lower your back knee towards the floor, and drive back up. It builds single-leg strength and challenges balance at the same time; progress to walking lunges or add load in a rucksack.
- Step-up. Step onto a sturdy step or low bench, drive through the leading leg, and step down with control. Raising the step height increases the demand on your quadriceps and glutes.
- Glute bridge. Lying on your back with knees bent, lift your hips until your body forms a straight line from shoulders to knees. This strengthens the glutes and hamstrings — the hinge muscles that squats alone under-train. Progress to single-leg bridges.
- Calf raise. Rise onto the balls of your feet, pause, and lower slowly — ideally off the edge of a step for a fuller range. Calf strength supports walking speed and ankle stability.
- Single-leg balance. Stand on one leg for 10–30 seconds per side; make it harder by closing your eyes or standing on a cushion. Given the link between one-legged stance and long-term health, this is worth practising, not just testing (Araujo et al., 2022).
How much, and how often?
The evidence points to a modest, achievable dose. The same meta-analysis that linked muscle-strengthening activity to lower mortality found the association was strongest at 30–60 minutes per week, with a J-shaped curve and no conclusive evidence of further longevity benefit beyond an hour (Momma et al., 2022). In practice, that means two to three short sessions per week, working each exercise for 2–3 sets of 8–12 controlled repetitions, finishing each set within a couple of repetitions of genuine effort.
Responses vary between individuals — age, training history and consistency all matter more than the precise exercise selection. The programme you repeat every week will beat the perfect programme you abandon.
Where your cardio fits in
Strength work is a complement to cardiovascular exercise, not a substitute. The mortality data show the two are additive: people who combined muscle-strengthening activity with aerobic exercise had lower risks than those who did either alone (Momma et al., 2022).
Cycling works your legs, but its main job is your cardiorespiratory fitness — and that side of the ledger can be covered in remarkably little time.
