Does cardio help you lose weight? Yes — but almost certainly not in the way, or at the pace, you’ve been led to expect. The honest answer from decades of research is more nuanced than the marketing on either side: cardio alone produces modest weight loss, it targets the most harmful fat in your body even when the scale barely moves, and the fitness it builds may matter more for your long-term health than the weight itself.
Understanding those three facts — and the evidence behind them — will help you set realistic expectations, avoid the frustration that derails most exercise plans, and get far more from the time you invest.
How much weight can you expect to lose with cardio alone?
Less than most people hope, if you change nothing else. The American College of Sports Medicine’s evidence review concluded that 150–250 minutes of moderate exercise per week produces only modest weight loss, with clinically meaningful losses generally requiring more than 250 minutes per week (Donnelly et al., 2009). A separate review of randomised trials reached a similar conclusion: aerobic training without dietary change typically produces small reductions in body weight — often under 2–3 kg — unless training volumes are unusually high (Swift et al., 2014).
That’s not a reason to skip cardio. It’s a reason to understand what cardio is actually doing — because weight on the scale turns out to be one of the least informative measures of what’s changing in your body.
Why the scale moves less than the maths suggests
If you burn an extra 300 kcal per session, simple arithmetic says the weight should fall off. Your body disagrees. Research using doubly labelled water — the gold-standard method for measuring energy expenditure in daily life — found that humans compensate for extra activity by reducing energy spent elsewhere. On average, around 28% of the calories burned through activity are offset by reductions in other energy expenditure, and this compensation was found to be greater in people with higher body fat (Careau et al., 2021).
Add in the well-documented tendency to eat a little more on training days, and the gap between predicted and actual weight loss starts to make sense. None of this means exercise “doesn’t work”. It means your body defends its energy balance more cleverly than a calculator assumes — and that pairing cardio with sensible dietary habits, rather than relying on either alone, is what the evidence supports.
The fat you can’t see: where cardio quietly wins
Here is where the scale actively misleads you. Visceral fat — the metabolically active fat stored around your liver, pancreas and intestines — is far more strongly linked to type 2 diabetes and cardiovascular disease than the subcutaneous fat you can pinch. A meta-analysis of 117 studies comparing exercise training with hypocaloric diets found something striking: although dieting produced larger reductions in body weight, exercise produced greater reductions in visceral fat relative to the weight lost — and visceral fat fell with training even in the absence of significant weight loss (Verheggen et al., 2016).
In other words, a training block that “only” costs you one kilogram on the scale may have meaningfully shrunk the fat depot that matters most for your metabolic health. If you judge cardio purely by your bathroom scale, you will systematically underestimate what it’s doing for you.
Do you need long sessions to lose fat?
No — and this is where the research has shifted most in the past decade. A meta-analysis comparing high-intensity interval training (HIIT) with moderate-intensity continuous training in overweight and obese adults found both produced similar reductions in whole-body fat mass and waist circumference — but the interval training achieved it with roughly 40% less time commitment (Wewege et al., 2017).

How to make cardio work for weight loss
The evidence points to a handful of practical principles:
- Pair cardio with your diet, not against it. Exercise alone produces modest weight loss; combined with sensible dietary change, the effects add up — and exercise is particularly valuable for keeping weight off once you’ve lost it (Donnelly et al., 2009).
- Expect compensation. Your body will claw back a portion of the calories you burn (Careau et al., 2021). Plan for gradual change over months, not weeks.
- Judge progress by more than the scale. Waist measurement, fitness markers and how you feel capture changes — particularly in visceral fat — that body weight misses (Verheggen et al., 2016).
