Max Heart Rate: How to Find Yours (and Why the Formula Misleads)

The number printed on gym charts and baked into your watch is probably wrong for you. Here's what the research says about finding your real maximum — and why a different heart-rate number deserves more of your attention.

Somewhere along the way, "220 minus your age" became fitness gospel. It's printed on treadmill consoles, baked into wearable algorithms and repeated in almost every training guide. It is also, according to the researchers who have actually tested it, one of the least accurate formulas still in everyday use. Here's what the evidence says about your max heart rate — how to estimate it, how to measure it properly, and why it matters less than you might think.

What is max heart rate?

Your maximum heart rate (HRmax) is the highest number of beats per minute your heart can reach during all-out effort. It's the anchor for every heart-rate zone calculation: train at "70–80% of max", and the accuracy of your zones depends entirely on the accuracy of that maximum.

Two things about HRmax are worth knowing up front. It declines steadily with age, and — perhaps surprisingly — it is not a measure of fitness. A high maximum doesn't mean a strong heart, and training doesn't raise it.

Why 220 minus age misleads

The familiar formula was never derived from a rigorous study of the general population. When researchers pooled data from 351 studies covering 18,712 people, the relationship that emerged was HRmax = 208 − 0.7 × age — and the classic 220 − age formula systematically underestimated the true maximum in older adults (Tanaka et al., 2001).

The largest single measurement study reached a similar conclusion. In the Norwegian HUNT Fitness Study, 3,320 healthy adults performed maximal exercise tests, producing the formula HRmax = 211 − 0.64 × age. Sex, physical activity level, VO₂max and BMI made no meaningful difference — age was the only useful predictor. But the standard error was 10.8 beats per minute (Nes et al., 2013).

That last number is the important one. Even the best age-based formula describes populations, not individuals: your true maximum can plausibly sit 10–20 beats above or below any prediction. Two 45-year-olds can have genuine maximums of 165 and 195, and both are normal.

How to find your real max heart rate

If you want your actual number rather than a population estimate, there is only one way: a genuine maximal effort, measured with a reliable device.

  • Use a chest-strap monitor. Wrist-based optical sensors lag and misread at high intensities; a chest strap measures the electrical signal directly.
  • Warm up thoroughly, then build to all-out. A common field protocol is a progressive effort — for example on a bike, several minutes of ramping intensity finishing with 1–2 minutes as hard as you can sustain. The highest value you see is close to your HRmax.
  • Take medical advice first if you're at risk. A true maximal test is demanding. If you have a heart condition, high blood pressure, or take medication that affects heart rate (beta-blockers lower HRmax substantially), test only with clinical guidance.

One practical note: this is one reason CAROL Bike's REHIT workouts — Reduced Exertion High-Intensity Interval Training, two 20-second all-out sprints in a roughly five-minute ride — are calibrated to your power output rather than to heart-rate targets. In efforts that short, heart rate lags behind what your muscles are doing; power responds instantly and needs no formula.

The heart-rate number that predicts your future

Here is the twist the gym charts leave out: the maximum itself tells you little about your health. The number with real prognostic weight is how fast your heart rate falls after exercise.

In a landmark Cleveland Clinic study of 2,428 adults, people whose heart rate dropped by 12 beats or fewer in the first minute after exercise had roughly four times the six-year mortality risk of those with a faster recovery — and the association held after adjusting for fitness and other risk factors (Cole et al., 1999). Recovery speed reflects the health of your autonomic nervous system, and unlike HRmax, it improves with training.

The same logic applies to cardiorespiratory fitness itself. The American Heart Association has argued that VO₂max — the ceiling on how much oxygen your body can use, which is trainable — should be treated as a clinical vital sign alongside blood pressure (Ross et al., 2016). Your max heart rate is a fixed property of your age and genetics. Your fitness is not.

The bottom line

Your max heart rate is best estimated as 208 − 0.7 × age or 211 − 0.64 × age — but any formula carries an error of ±10 beats or more, so treat predicted zones as a starting point, not a truth. Measuring it properly requires a genuine maximal effort with a chest strap, and medical caution if you're at risk. Most importantly, keep the number in perspective: HRmax is a ceiling set by age, not a fitness marker. The heart-rate figures that respond to training — and predict how long you live — are how quickly your heart recovers (Cole et al., 1999) and the fitness underneath it. Those deserve your attention.
