Best Time to Exercise: What the Evidence Actually Says

Morning people swear by sunrise sessions; night owls insist evenings are where the gains are. The research has an answer — just not the one either camp expects.

Ask five trainers when you should work out and you'll get five confident answers. The research is calmer about it. Exercise timing does show measurable effects — on blood sugar in particular — but they are modest, they apply mainly to specific groups, and they are dwarfed by a much simpler variable. Here is what the evidence actually says.

Does timing change how long you live?

The best data come from wearables. In a UK Biobank analysis of 92,139 adults who wore accelerometers, moderate-to-vigorous activity at any time of day was associated with lower risks of all-cause, cardiovascular and cancer mortality. Comparing timing groups, people who did most of their activity in the midday-to-afternoon window, or spread it across the day, had modestly lower all-cause and cardiovascular mortality risks than the morning-dominant group (Feng et al., 2023).

Two things are worth noticing. The differences between timing groups were small compared with the difference between moving and not moving. And this is observational data: afternoon exercisers may differ from morning exercisers in ways no statistical adjustment fully captures.

Timing and your blood sugar

The clearest timing signal in the literature concerns glucose metabolism. In the Look AHEAD trial of adults with type 2 diabetes, those who did their moderate-to-vigorous activity in the afternoon showed the largest HbA1c reduction over the first year — around 30–50% greater than other timing groups (Qian et al., 2023).

A randomised trial points the same way. In men eating a high-fat diet, evening exercise improved night-time glucose control and lipid profiles more than an identical morning program (Moholdt et al., 2021). If you are managing blood sugar — insulin resistance, prediabetes, type 2 diabetes — later-day training may offer a genuine edge, and it is one of the few timing effects with trial support.

Does timing change your fitness gains?

Here the evidence is reassuring: not meaningfully. In the same randomised comparison, VO₂max — maximal oxygen uptake, the single best-documented marker of cardiorespiratory fitness and longevity — improved similarly whether participants trained in the morning or the evening (Moholdt et al., 2021). Your heart adapts to the work you do, not to the hour you do it.

And the stakes of simply doing that work are high: across more than 100,000 adults, each 1-MET increase in fitness was associated with a 13% lower risk of all-cause mortality (Kodama et al., 2009). No timing effect in the literature comes close to that gradient.

The variable that beats the clock

Every timing study carries the same buried headline: the people who benefit are the people who actually train, at whatever hour. Consistency — showing up repeatedly, week after week — is the mechanism through which every adaptation in this article happens.

That is where short protocols earn their place. REHIT — Reduced Exertion High-Intensity Interval Training, CAROL's signature workout of two 20-second all-out sprints in a roughly five-minute ride — was designed to remove the scheduling problem entirely. In the original six-week trial, three short sessions a week raised VO₂max by 15% in men and 12% in women (Metcalfe et al., 2012). A five-minute workout fits before breakfast, between meetings or after the school run — which makes the "best time" question rather easier to answer: whenever you'll reliably do it.

The bottom line

There is a measurable answer to the best time to exercise, and it is gentler than the debate suggests. If you are managing blood sugar, afternoon or evening sessions may work slightly harder for you (Qian et al., 2023). For fitness and longevity, the hour matters far less than the habit: activity at any time of day is associated with substantially lower mortality risk (Feng et al., 2023), and your VO₂max improves regardless of the clock (Moholdt et al., 2021). Pick the slot your life will actually protect, make the effort real, and let consistency do what timing cannot.
